A free 7-day trial meal plan

Seven ordinary days of food for generally active adults who train. Protein-forward, grocery-store simple, and written as education — not a prescription.

Days 1 and 2 are on this page. Days 3–7, and the full grocery list, open after you leave your email.

How to read the plates

Sports-nutrition reviews, including ISSN-style position stands on protein, commonly land near 1.6 g of protein per kilogram of body weight per day for many people who lift, with a practical range often discussed around 1.6–2.2 g/kg. A 75 kg adult at 1.6 g/kg is about 120 g. The days below sit roughly in that neighborhood.

That range is a population finding, not your number. Scale portions with body size, training volume, and hunger. Gram estimates on each plate are rounded illustrations from common food tables — close enough to shop with, not a lab assay.

Each day is breakfast, lunch, dinner, and an optional snack. The snack is optional on purpose. Eat it when you are hungry or when a long gap would leave the next session underfed. Salt your food. Repeat meals you like.

Days 1–2

Enough to shop a short list and see the pattern: a protein source, a starch on training days, vegetables, and fat you can taste.

Day 1

About 130 g protein in this example

Lift day

Starch sits next to the session. Protein is on every plate, including the snack if you are actually hungry after dinner.

  • Breakfast

    About 30 g

    Yogurt, oats, and berries

250 g plain Greek yogurt (2% or nonfat), 40 g rolled oats, a cup of berries, and a tablespoon of pumpkin seeds. Honey only if you want it.

  • Lunch

    About 45 g

    Chicken, rice, and broccoli

140 g cooked chicken breast, a cup of cooked rice, two cups of broccoli, a tablespoon of olive oil, lemon, salt, and pepper.

  • Dinner

    About 35 g

    Salmon and potatoes

140 g cooked salmon, 300 g roasted potatoes, and a large salad (greens, cucumber, tomato) with a tablespoon of olive oil and vinegar.

  • Optional snack

    About 20 g

    Cottage cheese and an apple

180 g cottage cheese and one apple. Skip it if dinner already landed and you are not hungry.

Day 2

About 120 g protein in this example

Easier day

Same protein floor, slightly less food volume. A quieter training day with plates you can cook on a weeknight.

  • Breakfast

    About 30 g

    Eggs, toast, and milk

Three eggs scrambled with a large handful of spinach, two slices of whole-grain toast, 200 ml milk, and tomato or fruit on the side.

  • Lunch

    About 35 g

    Tuna and white beans

One can of tuna in water, drained (about 120 g), ¾ cup rinsed white beans, mixed greens, olive oil, lemon, and mustard or capers. Fruit if you want it.

  • Dinner

    About 35 g

    Beef and peppers

130 g cooked lean ground beef (about 93% lean), a cup of cooked rice, two bell peppers and an onion sautéed in a teaspoon of oil with garlic. Chili if you like heat.

  • Optional snack

    About 8–10 g

    Banana and milk

250 ml milk and a banana. Useful if lunch was early. Not required if you are done for the day.
